How Jack Daniels VDOT Math Calculates Your VO₂ Max

If you have ever wondered how a single race time gets turned into a VO₂ max number and a full set of training paces, the answer is a formula called VDOT, developed by exercise physiologist Jack Daniels. VDOT is not your literal, lab-measured VO₂ max — it is a performance-equivalent VO₂ max, meaning it represents how much oxygen you would need to be able to use to produce the result you just ran, given realistic human running economy.

The core idea behind VDOT

Two runners can have the exact same lab-tested VO₂ max and still run very different race times, because VO₂ max is only one piece of performance. The other major piece is running economy: how efficiently your body uses that oxygen at a given pace. Daniels’ insight was to skip the lab entirely and work backward from a real race result, which already bakes in both oxygen capacity and economy.

The VDOT formula combines two regression equations originally derived by Daniels and Jimmy Gilbert. The first estimates the percentage of VO₂ max you are able to sustain for a given race duration (shorter races use a higher percentage; a marathon uses a much lower one because fatigue and fueling become limiting factors). The second estimates the oxygen cost of running at your race pace. Dividing one by the other produces your VDOT score.

Why VDOT is useful even though it’s an estimate

Because VDOT is derived from an actual performance rather than a treadmill test, it tends to track your current fitness and race readiness better than a lab number that may be months old. It also lets you translate one race result into equivalent times across other distances, and into daily training paces (easy, marathon, threshold, interval, and repetition pace) that are matched to your current fitness rather than a generic pace chart.

What moves your VDOT over a training cycle

  • Aerobic base work — consistent easy mileage improves capillary density, mitochondrial density, and stroke volume, all of which raise your ceiling.
  • Threshold and tempo running — pushes back the pace at which lactate starts accumulating faster than you can clear it.
  • Running economy work — strides, hill sprints, and light plyometrics reduce the oxygen cost of a given pace without touching your VO₂ max at all.
  • Recovery — VDOT gains happen during adaptation, not during the workout itself, so under-recovering will flatten or even reverse progress.
